Check your federation first

The exact wording and sequence can vary by federation. Use the current rulebook and the organiser's information for your event. A coach should help you interpret those rules, but the official document remains the final source.

Across many federations, the squat uses a start signal and a rack signal. The bench often adds start, press and rack. The deadlift usually requires you to wait for the down command. Treat that as orientation, then confirm the rules for your meet.

Practise without turning training into a mock meet

Use commands on selected competition-style sets, especially as the meet gets closer. You do not need a referee for every warm-up rep. You do need enough exposure that waiting feels normal under a heavy bar.

Ask a training partner or coach to vary the pause slightly. If you only practise a perfectly timed count in your own head, a longer hold on meet day can pull you out of position.

  • Settle before the first command instead of rushing the setup
  • Keep tension while you wait
  • Finish the lift before looking for the final signal
  • Film commanded sets from a useful judging angle

The bench causes the most surprises

The bench has more moments where the athlete must wait. Your start position needs to meet the federation's standard. The bar must become motionless enough for the press command, and you must hold the finish until the rack signal.

Practising the pause is only one part. Build a setup you can hold without your feet, shoulders or grip drifting while the referee watches.

Missed a command? Reset the process

A command mistake can happen even after good preparation. Do not turn one red-lighted attempt into a rushed second attempt. Work out what happened, confirm the next weight and repeat the routine with a clearer cue.

The point of practice is not to guarantee a perfect day. It gives you a routine to return to when the day is noisy.
